增肌要成功其中一個要點就係要有週期性嘅課表啦,點樣set重量、組下數、動作次序等等,而DUP (Daily Undulating Periodization)依樣嘢就好似比較少人留意,今日就介紹下佢啦。
DUP依個訓練方法其實有科學根據嘅。根據重複訓練效應 (Repeated Bout Effect),即係你越重複地比肌肉同一種刺激,佢嘅反應就會越少。
漸進式超負荷唔係都係同一個作用咩?因為有研究指出,即使每兩個禮拜改變一次刺激,都不及線性週期化訓練更好。��所以DUP就係另一個選擇。DUP嘅訓練就係每日都會用唔同嘅訓練量、強度、下數,咁樣肌肉就可以無咁快適應,
更有效減低重複訓練效應,保持住肌肉得到嘅刺激程度。
實際例子就好似係:今日深蹲用輕啲嘅重量,做多次數提高訓練量,隔一日蹲重啲3-5組,5-6下,咁樣你仍然可以透過定期接觸同一個動作而更加熟習佢,同時增強肌肉對動作刺激改變嘅反應。
變化嘅方式有幾種:
➊每次嘅動作同組下數都唔同:
第一日深蹲5x5,臥推5-8x5,硬拉6x3-4
第二日高背槓深蹲3-5x10,窄手臥推3x12,羅馬尼亞硬拉5x8
第三日鐵鍊深蹲5RM,木板臥推4-8x2,架上硬拉3-5reps
以重量一路加上去為目標。
➋唔想咁煩諗唔同嘅動作,可以3日都係深蹲臥推硬拉,但係組下數用5x5,3x12,3x3嚟做變化,一樣可以。
