เพื่อนๆ พี่ๆ ยืดเส้นกันบ้างไหมครับ, สำหรับผมแล้ว ในชีวิตประจำวัน ผมแทบไม่มีการยืดเส้นยืดสายเลย จะทำก็ตอนก่อนและหลังออกกำลังกายเท่านั้น ช่วงนี้วิ่งเยอะก็เลยได้ยืดบ่อยหน่อย ช่วงที่ไม่วิ่งก็จะรู้สึกเมื่อย ตึงๆและเครียดแบบงงๆ ไม่ทราบสาเหตุ คล้ายมีใครมาขี่คอ (ฮ่าฮ่า)

การยืดเส้นนี่ที่จริงไม่ได้จำเป็นเฉพาะคนออกกำลังกายเท่านั้น คนไม่ออกกำลังกายนี่แหละยิ่งควรยืดเลยครับ เพราะถ้าไม่ยืดเลย กล้ามเนื้อต่างๆ จะแข็งเกร็งเป็นก้อน นำมาซึ่งความเครียดโดยไม่รู้ตัว มากเข้าก็อาจนำไปสู่อาการเจ็บปวดจำพวกออฟฟิศซินโดรม ส่วนนักกีฬาทั้งหลาย ถ้าออกกำลังกายหนักก็น่าจะต้องยืดหนักตามไปด้วย

จากประสบการณ์ที่ได้ลอง ก่อนเดินเข้าไปขาสองข้างนี่ตึงอย่างหนักเพราะเพิ่งผ่านมาราธอนมา เดินออกมารู้สึกขาเบาขึ้นมาก ซึ่งไม่แปลก นี่คือวิธีดูแลร่างกายแบบเดียวกับที่นักกีฬามืออาชีพทำกัน คือพอซ้อมหรือลงสนามหนักๆ มาก็จะให้นักกายภาพดูแลแบบนี้แหละ ผมว่าคนที่ใช้บริการในคอร์สของคนทำงานหรือนักเดินทางก็น่าจะฟินพอกัน ฟังจากเสียงกรน ฮ่าฮ่า

SUPERSET
Khi bạn hoàn thành một set của bài tập này và chuyển liền sang bài tập khác (thời gian nghỉ = 0) thì cách tập này được gọi là superset. Superset sẽ có 2 dạng và tác dụng cũng sẽ khác nhau: superset cùng một nhóm cơ (bench press và pec fly) và khác nhóm cơ (seated row và bench press).
✅ SUPERSET CÙNG MỘT NHÓM CƠ
Superset cùng một nhóm cơ là set tập kết hợp nhiều bài tập cho một nhóm cơ và thời gian nghỉ giữa các bài tập này bằng 0. Ví dụ, mình tập superset 2 bài ngực gồm bench press và pec fly, sau khi hoàn thành xong bài bench press, mình sẽ ngay lập tức chuyển qua tập tiếp bài pec fly, song mình sẽ nghỉ khoảng 1 phút và lặp lại superset thêm 2 lần nữa.
Cách tập này có hiệu quả gì?
Theo nghiên cứu của Journal of Strength and Conditioning Research (1) vào năm 2017, superset cùng một nhóm cơ sẽ làm thời gian đau nhức cơ sau khi tập (delayed onset muscle soreness) kéo dài. Ngoài ra superset cùng một nhóm cơ sẽ ảnh hưởng xấu đến khả năng phục hồi của cơ bắp và chất lượng các buổi tập hôm sau của bạn.
Không những ảnh hưởng đến sự phục hồi cơ và chất lượng buổi tập thì superset một nhóm cơ sẽ khiến volume tập của bạn bị giảm. Ví dụ khi tập theo cách truyền thống (giữ nguyên mức tạ và nghỉ giữa hiệp 45s cho đến 2 phút) mình tập pec fly được 40 kg nhưng khi áp dụng superset thì lúc tập pec fly mình chỉ còn tập được 20 kg vì lúc này cơ ngực của mình đã mỏi sau khi tập bench press, và mình không thể nâng được mức tạ nặng. Mức tạ nâng nhẹ hơn -> volume thấp hơn -> cơ bắp phát triển chậm hơn. Nếu có thể, hãy cho cơ bắp thời gian nghỉ. Theo nhiều nghiên cứu, thời gian nghỉ giữa các hiệp là rất quan trọng và thời gian nghỉ bao lâu sẽ phụ thuộc vào mục tiêu của bạn, nếu bạn muốn tăng sức mạnh thì thời gian nghỉ giữa hiệp sẽ rơi vào khoảng 3-5 phút, đối với hypertrophy (tăng cơ) là 1-2 phút, còn đối với sức bền là 45s-2 phút.
Tóm lại mình sẽ không khuyến khích các bạn tập superset với cùng một nhóm cơ vì cách tập này sẽ ảnh hưởng đến chất lượng của buổi tập, giảm volume và khiến cơ bắp phục hồi chậm hơn so với cách tập truyền thống.
✅ SUPERSET KHÁC NHÓM CƠ
Nhắc tới supset thì cách tập phổ biến nhất là superset giữa 2 nhóm cơ đối kháng. 2 nhóm cơ đối kháng là 2 nhóm cơ có tác dụng và vị trí đối lập với nhau (ngực-lưng, tay trước-tay sau, đùi trước-đùi sau).
Cách tập này có hiệu quả gì?
- Giúp đẩy được nặng và nhiều reps hơn
Theo một nghiên cứu vào năm 2017 (2), để so sánh mức độ hiệu quả của super set giữa 2 nhóm cơ đối kháng và cách tập thông thường thì các nhà khoa học đã chia thành 2 nhóm: Một nhóm được cho tập superset 2 bài bench press và seated row, nhóm còn lại sẽ được tập riêng lẻ 2 bài tập này. Kết quả nghiên cứu cho thấy nhóm người tập superset 2 nhóm cơ đối kháng có thể tập được nặng và nhiều reps hơn so với cách tập thông thường. Một vài nghiên cứu khác đã lặp lại nghiên cứu này và cho ra kết quả tương tự rằng tập superset 2 nhóm cơ đối kháng sẽ giúp bạn được đẩy nhiều reps hơn 55% và nhiều volume hơn. Sở dĩ có điều này là do một khái niệm mang tên stretch shortening-cycle xảy ra giữa 2 nhóm cơ.
- Tiết kiệm thời gian
Cũng theo nghiên cứu trên, thời gian tập của nhóm superset chỉ bằng một nửa so với cách tập truyền thống. Nếu như bạn không có nhiều thời gian ở phòng gym thì áp dụng superset là lựa chọn hợp lý.
Còn superset khác nhóm cơ nhưng không phải nhóm cơ đối kháng thì sao? Chân và tay chẳng hạn?
Superset này chỉ có một tác dụng duy nhất là tiết kiệm thời gian.
🚫NHỮNG LƯU Ý KHI TẬP SUPERSET
- Không dành cho beginners
Superset giữa 2 nhóm cơ đối kháng có vẻ như là một cách tập hoàn hảo nhưng nó sẽ không phù hợp với một số người, chẳng hạn như những người mới tập. Superset được xếp vào cách tập cường độ cao vì không có thời gian nghỉ giữa các hiệp và đòi hỏi bạn phải có sức bền và động tác chuẩn.
- Không áp dụng superset đối với những olympic lift như squat
Vì squat được tính như một bài tập full-body tập hợp nhiều nhóm cơ nên khi bạn áp dụng chúng vào superset thì nó cũng tương tự với việc áp dụng superset cho cùng một nhóm cơ. Như mình đã nói ở trên, mình không khuyên mọi người áp dụng superset cùng nhóm cơ.
Kết luận lại, superset các bài tập cùng một nhóm cơ sẽ ảnh hưởng xấu đến chất lượng buổi tập và sự phục hồi cơ bắp. Superset 2 nhóm cơ đối kháng sẽ rất tốt cho việc tăng volume, cũng như giúp tăng sức bền, tiết kiệm thời gian. Nhưng nếu bạn là người mới tập và chưa nắm rõ các động tác thì đừng dùng superset, khả năng chấn thương rất cao.

IMPORTANT DISCLAIMER: Some people may see my video titles as click-bait. YouTubers optimise their video's meta data for discovery due to how the algorithm is like. This isn't anything new. Most people who've been watching YouTube for years would understand this. If you're unhappy and get triggered by this, well, this channel isn't for you then. I’ve provided free workout schedules and programs since day 1 and have always optimised my meta data as such so that's not going to change.
Having said that, it doesn't mean the workout do not work. You will still see results by following a suitable program schedule, watching your diet, being in a deficit or surplus (based on your goals), doing exercises in good form, etc. These are all equally important factors. You're not going to get abs, grow a booty, grow biceps magically from 1 or 2 videos, in 1, 2, 3 or 4 weeks cause everyone is different. A title may come close to suggesting that, but I've explain multiple times throughout videos throughout my channel over years that it takes time and lots of factors, so don't take a video title out of context. Targetting fat loss is also not scientifically proven. Everyone is different and it takes time.
When doing any home workouts, do take precaution to exercise in a safe environment, and if you need help or you're not seeing results, I suggest seeing a health and fitness professional to give you tailored advice on your exercise form and dietary needs. I am not a medical professional and what I share on my channel are my views and what has worked for myself. Your health and safety is the utmost importance so find out what works for you.
